Routine

Workday and food

  • Graze lightly through the workday

    Late morning to mid-afternoon

While he records podcasts or works on his book he eats light, like nuts, seeds, a smoothie or a small salad, to avoid brain fog (2026). 4

"I just eat like nuts and seeds, smoothie, maybe a light salad"
  • Eat more from 3 p.m., then a large dinner

    3:00 to 4:00 pm onward

He starts eating more heavily between 3 and 4 p.m. and has a relatively large dinner (2026). 4

"I'll start to eat a little bit heavier in the late afternoon"
  • No bread, added sugar or ultra-processed food

    Every meal

After surgery he set a few hard rules: no bread or gluten, no refined grains, no added sugar and no ultra-processed food, only whole foods. He says that is how he lost over 35 lb in about 100 days (2026). He has eaten plant-based for nearly 20 years. 2

"no bread, nothing with gluten in it, no refined grains. I added into that nothing with added sugar in it."
  • Fill the plate with plant protein first

    Every meal

He eats fewer carbohydrates when he is not training hard and makes most of each portion plant protein: tofu, lentils, beans, quinoa and tempeh (2026). 2

"focus more on the plant-based proteins, on tofu, on lentils, on beans, on quinoa, and on tempeh."
  • When you don't feel like it, act first

    Whenever motivation is low

His mantra is "mood follows action": do the thing, and the mood you were waiting for arrives afterward (2026). 1

"on those days when I really don't want to do the thing that I committed to doing, is mood follows action."
  • Keep up therapy and support groups

    Ongoing

Sober since 31, he has been in therapy for decades and also goes to a men's group and Alcoholics Anonymous (2026). He pairs the talking with one concrete action. 1

"I've been in therapy for decades. I'm still in therapy."

Questions

What time does Rich Roll wake up?

Usually between 4 and 5 a.m., without an alarm. In May 2026 he said some days he is up at 3 and spends about 45 minutes on coffee, supplements and chores before the gym.

What time does Rich Roll go to bed?

Around 8 p.m. He says that gives him about 7 to 8 hours of sleep most nights, so the early start does not cut his sleep short.

What does Rich Roll eat in a day?

A greens smoothie after his workout, light grazing on nuts, seeds and salad during the workday, then more food from about 3 p.m. and a relatively large dinner. He has eaten plant-based for nearly 20 years and in 2026 cut bread, added sugar and ultra-processed food.

How does Rich Roll train after his spinal fusion surgery?

Every morning, capped at 90 minutes: physical therapy basics for core and glutes, then alternating days of very light, high-rep weights and easy zone 2 cardio. His goal for 2026 was to be as fit as possible by his 60th birthday in October and to cover the New York City Marathon in November, running or walking.

Rich Roll names products from his podcast sponsors in these episodes, and he sells his own Plant Power Meal Planner. We leave out anything he only mentions in a paid ad read, and we do not link sponsor products. AG1 is listed because he named it in an interview, not an ad. His current training is modified for recovery from spinal fusion surgery in 2025, so check with your doctor before copying it, especially the supplements or a big change in diet, and if you have a back injury. His routine has changed over the years, so each step says which year the source is from.
